Run and weight train. you dont need any machines because those are worse for you for sports. Also, if you're young, take it easy because working out at early ages stunts your puberty

I posted this reply to someone who was hopig to find a way to improve team speed a few months back. Hill climbing is still the key to mid four second speed in the 40.
"Hill climbs. If you do this right your team will be faster and quicker than a team that just runs wind sprints or cross country runs.
You gotta use the hill right, though. First thing you do is get every player to sprint up, and have an assistant count how many steps each guy takes. I flat guarantee you that your fastest guys will always have the fewest steps to the top. Then give each player a goal 5 or 10% below their step count. They'll be leaping awkwardly up the hill at first, but this improves their accelleration.
Lacrosse players, particularly d-men, benefit greatly from being able to run laterally as fast as everyone runs forward. Run 'em up and down the hill facing left, then facing right. Remember the old football drill, Karioka (sp?)? The back leg alternates behind and ahead of the front leg? Make them do that, both up and down the hill. You build lateral speed and stability going up, and lateral quickness going down.
Quickness has two components: accelerating and stopping. You build the acceleration by getting the players to get up the hill in fewer steps, and you improve the stopping by running them up and down backwards. If your players can go from full chat to dead stop in five feet less than your opponents, that's an open shot every time. Running up hills backward is painful, and running down is even more so, but the results are worth it."

I ran up the big hill yesterday doing straight sprints, karaokes both ways, and back peddling...talk about pain.
I could feel my 40 time dropping, though.

I run up and down a hill at my house 10 times straight, the hill is about 12 feet in height, but its like a 70 degree angle, and theres no grass. When I'm done it makes my legs feel like jelly.

GB, next time you're on the hill, count how many strides it takes to get to the top. Then set a goal to knock that number down by10%.
You'll feel awkward and look dumb leaping up the hill like a gazelle imitating a pack mule, but you'll feel the burn in places you don't usually feel it. You've reached your goal when you can power up that hill with 90% of the steps you took at first and feel smooth.
Reach your goal, and I promise you that you'll have a whole new top gear. That gear that you use when someone has a cut off angle on you in the open field and you say to yourself, "Oh yeah?" and you're past him.
That gear is nice to have, but remember that shortening your zero-to-full-chat time as well as your full-chat-to-zero distance is what will distinguish you in the box. Those backward hills going down will help with the former, going up helps the latter.
Let me know how it turns out.

hockey is my thing. 3 laps on an olympic sized ring (ice and pavement), stretch, 3 more laps. 20 suicides in reverse, blue-line kariokas. after i do soccer situps and pushups, 6 sets of 35 each. it works really well. and i also lift

If there are no hills in your area, you can substitute a parking garage or stairs. In college we used to have to run these stairs that ran over some railroad tracks. They were killer. If the weather was bad, we had the stairs in a 10 story dorm to run. It's amazing how much explosive power you get from doing this.

Select a hill, or a section of a hill, that takes you 10 to 20 seconds to get up.
